Every sustainable transformation in body composition—whether shedding subcutaneous adipose tissue or packing on dense skeletal muscle—is governed by the First Law of Thermodynamics: energy cannot be created or destroyed, only transferred. 2. BMR Formulas: The Mifflin-St Jeor Gold Standard

The American Dietetic Association recognizes the Mifflin-St Jeor equation as the most clinically accurate predictor of resting metabolic rate in healthy adults:

Men: BMR = (10 × weight in kg) + (6.25 × height in cm) - (5 × age in years) + 5
Women: BMR = (10 × weight in kg) + (6.25 × height in cm) - (5 × age in years) - 161

3. Setting Your Calorie Targets (Deficit vs Surplus)

To calculate your TDEE, multiply your BMR by your physical activity multiplier:

  • Sedentary (Desk job, minimal exercise): BMR × 1.2
  • Lightly Active (Light exercise 1–3 days/week): BMR × 1.375
  • Moderately Active (Moderate workouts 3–5 days/week): BMR × 1.55
  • Very Active (Hard training 6–7 days/week): BMR × 1.725

Sustainable Fat Loss Rule: Deduct 400 to 500 kcal from your TDEE. This creates a weekly deficit of approximately 3,500 kcal, translating to roughly 0.5 kg (1 lb) of fat loss per week without provoking hormonal crashes, sleep disturbances, or muscle loss.

4. Optimal Macronutrient Partitioning
